The problem with borrowed training plans

Almost every structured plan a Malaysian runner follows was written somewhere else. The paces in it assume an environment where sweat evaporates properly and your core temperature stays under control. Follow those paces at 7am in Shah Alam and the easy runs become moderate, the moderate runs become threshold, and the hard sessions become something you cannot recover from. Over a few weeks that turns into stalled progress that looks like a lack of fitness but is really a lack of adjustment.

How the adjustment works

This tool calculates dew point from the temperature and humidity you enter, then applies a slowdown based on where that dew point falls. Dew point is used rather than temperature because it captures the thing that actually matters: whether your sweat can evaporate. A direct heat penalty is added on top when the air temperature itself is above 31 degrees, since radiant heat load is a separate problem from humidity.

What the numbers look like here

A typical Klang Valley morning at 29 degrees and 85 percent humidity gives a dew point around 26, which sits in the 8 percent slowdown band. For a runner targeting 5:30 per km, that is roughly 5:56 per km, and across a half marathon it is about nine minutes. That gap is not a training failure. It is the weather, and planning around it is what separates runners who progress here from runners who keep wondering why the plan is not working.

Use it before race day, not after

Check the forecast dew point for your race start time during race week, run your goal through this tool, then rebuild your pace band from the adjusted time. Arriving with a plan that already accounts for conditions is far better than discovering at km 25 that the original goal was never on.

Common questions

Why does humidity slow you down more than temperature?

You cool yourself by evaporating sweat. When the air is already close to saturated, sweat stops evaporating and just runs off you, so the cooling stops while the sweating continues. That is why 30 degrees at 50 percent humidity is a completely different run from 30 degrees at 85 percent, and why dew point predicts how a run will feel better than temperature alone.

What is dew point and why use it?

Dew point is the temperature at which air becomes saturated. It folds temperature and humidity into one number, which is why coaches use it to judge heat stress. Below 16 is comfortable, 21 to 24 is noticeable, and above 24 is where hard efforts stop making sense. Peninsular Malaysia typically sits between 23 and 26 year round, which is why running here is genuinely harder than the same session in a temperate climate.

Does this mean I am unfit?

No. A runner holding 5:30 per km in Malaysian conditions is doing roughly the same physiological work as someone holding a good deal faster in cool weather. Your fitness is fine, the environment is taxing it. This is also why Malaysian runners often set personal bests when they race overseas.

Do you acclimatise to this?

Yes, partially. Two to three weeks of consistent exposure improves your sweat response, plasma volume and how early you start cooling. Acclimatisation narrows the gap but never closes it. Even fully acclimatised runners lose time in high dew point conditions.

What should I actually change on a hot day?

Start slower than the adjusted pace rather than exactly at it, since heat cost accumulates through a run. Move the session earlier. Drink to a plan instead of waiting for thirst. And judge the run by effort and how you finish rather than by the number on the watch.

Should I use the adjusted pace for races too?

Yes, and it is the single most useful thing this tool does. Runners set a goal from a cool morning time trial, race at 8am in humidity, go out on the original goal pace, and blow up at two thirds distance. Set the goal from the adjusted pace instead.
